How to Increase Fiber Intake Gradually Without Gas or Bloating

How to increase daily fibre intake gradually with lentils, chickpeas, green peas, whole-wheat roti, vegetables and fruits.
Simple ways to increase your daily fibre intake

To increase fiber intake without gas or bloating, add about 3 grams of fiber a week, hold each step for a week, and drink around 2.4 litres of fluids a day, as Mayo Clinic experts advise.

Indian adults are advised roughly 25 to 30 grams a day under the FSSAI RDA (based on ICMR-NIN 2020), yet many people eat far less, so a sudden jump feels harsh. Gas appears when gut bacteria ferment a large fiber load they are not used to.

Spread fiber across all meals, build the plan around dal, whole-wheat roti and vegetables, and soak pulses before cooking. If bloating lasts for several weeks despite going slowly, speak to a doctor or dietitian. Below is a week-by-week plan using everyday Indian foods.

How much fiber do you need per day?

Your target depends on gender and how active your work is.

Moderate work

30 g

Why gas and bloating happen, and what helps

Gut bacteria ferment fiber, and this releases gas. A sudden rise leaves the bacteria unprepared, and a single heavy bean meal makes it worse. Three habits help:

  • Soak dal, rajma and chana overnight, throw away the soaking water, then cook until fully soft.

  • Divide fiber across breakfast, lunch, snack and dinner.

  • Walk for a few minutes after meals.

Week-by-week plan

Step-by-step Indian fibre plan showing how to increase daily fibre intake by 3g each week, from 18g in Week 1 to 30g in Week 5, using toor dal, chana, whole-wheat roti, green peas and veggie kofta.
five-week plan uses familiar Indian foods to help build your daily fibre intake

This plan assumes you eat about 15 g of fiber today and add about 3 g a week, the pace described by Mayo Clinic experts. Stay at each step for a full week.

How much water should you drink?

Mayo Clinic experts suggest about 80 ounces a day, close to 2.4 litres. Fiber absorbs water, so without enough fluids it can worsen constipation, as AICR dietitians note.

Fiber supplements or food?

Whole foods are generally the better choice, according to Mayo Clinic, because they bring vitamins and minerals along with fiber. Supplements are concentrated and can cause bloating, so begin with a low dose.

Reading fiber on a food label

Compare dietary fiber per 100 g and per serving on the same basis. Amazonika Mundi Veggie Kofta lists 18.67 g of dietary fiber per 100 g, which is 46.68% of the RDA.

That is a big step for someone eating 15 g a day, so start with a small portion and count it as your weekly addition. For more on labels, read is plant-based meat really healthy.

When to see a doctor

See a doctor or dietitian if bloating, pain or constipation continues for several weeks even with a slow increase and enough fluids.

FAQs

How do I increase fiber intake without gas or bloating?

Add about 3 g a week, soak pulses, spread fiber across meals and drink around 2.4 litres of fluids daily.

What foods are highest in fiber?

Pulses, whole grains, seeds and guava rank high. See the full chart in our high fiber foods guide.

How do I get 25 g of fiber a day?

Follow the plan above for four weeks. At week 4 you reach about 27 g, which covers the 25 g target for women with sedentary work.

Is 1 apple a day enough fiber?

No. One medium apple gives only a few grams, a small part of a 25 to 30 g target.

How to increase fiber quickly?

Faster than 3 g a week raises the chance of gas and cramps. If you move quicker, keep fluids high and stop at the first sign of discomfort.

Are fiber supplements better than food?

Whole foods are generally better. Use supplements only for gaps, starting small.
